Hard shift of gears AT...please help

Hi
I have a 1997 Jetta GL, 2.0, AT, 94K miles.
Couple of months before I got the transmission fluid changed at the VW dealer. I believe they used the fluid drip method (not pressure flush).
Now the problem is that the gears (especially at 20 & 40 mph) take a looooong time to shift (RPM stays high (3000-3500)) and when it shifts it gives hard jerk.
Please suggest/advise on how to make shifting of gears SMOOTHER.

Sound like they didnt put enough back in after they drained it.

but it happens only at 20 & 40 mph and not at 50 and higher speeds. I am not aware if there is a shift of gear at around 10mph.

if the fluid level is even 1cup low it will shift hard. Also if the throttle body isnt adapted then it can shift rough.
